Motivating Women…Part 2: Be Yourself

We’re taking a break from our regular Wednesday Bubble and talking with three amazing women, Shonali Burke, Kami Watson Huyse and Julie Pippert. These women are graciously sharing their stories about  the turn that their lives have taken with regard to health and fitness. Change is never easy, but neither is aging. That’s why I have been so intrigued by the upsurge I’m witnessing in the number of women in their 40s who seem to be committed to changing bad habits before those bad habits change them.

Last Thursday, the Centers for Disease Control and Prevention released a report outlining a trend among the medical community to increase its efforts to recommend that adults participate in exercise and other forms of physical activity. Since 2000, there has been a 40% increase in the number of adults who have been advised to incorporate exercise into their routines. Importantly, however, at each time point measured in the National Health Interview Survey, women were much more likely than men to have been advised to exercise. While this aspect of the Survey doesn’t elaborate on these data, studies have shown that gender does influence obesity rates and that worldwide, more women than men are obese. Not only are women challenged to run household and care for children, but many also work outside the home. This doesn’t leave a lot of time for meal planning and even less, for exercise. Nevertheless, both are essential for good health and wellbeing.

A few years ago, my friend, cookbook author Mollie Katzen suggested to me during our interview that even if women do nothing differently, as they age their bodies become less efficient metabolic machines, adding that one of the most consistent things she’s observed amongst her friends is the “oh my god, what happened to my body” moment. The ‘I’m minding my business, doing the same things I’ve always done and all of a sudden, I’ve got this spare tire, I’ve got the fat” epiphany. The answer?

 

Trial and Error

Health is trial and error. What works for one woman might not be exactly what works for another. We all need to forge our dietary paths and strategies that work for both our individual metabolism and our bodies. And if it isn’t working? Change it up and aim higher. Or differently.

Shonali explains that her trainer introduced her to two dietary strategies: The Primal Blueprint (aka, the Paleo diet, which focuses on balancing insulin levels in your body) and Gary Taubes’ Why We Get Fat‘ (again, focusing on insulin regulation). She says that while “there have been lapses,” I typically eat no grains, legumes or processed foods/foods high in sugar.” What strikes me as the most important thing in Shonali’s incorporation of a new way of eating into her life is that she tries to cook a meal every day consisting of a healthy salad and an entree that is protein-rich but also, she is “careful not to let myself feel hungry; if I am hungry, I eat…I just eat the foods I know are good for me.”

Kami says that while she may eventually go on a specific plan, like Body for Life , she prefers easing “into any dietary restrictions slowly. So far, I am just trying to back off on portions,” she explains, adding that “I have always eaten lots of vegetables and fruits but I am upping that.”  Julie is also relying on portion control and is “eating very little meat, mostly fish,” and “as much fresh food as I can instead of processed food.” As a working mom of two and with a husband who has a long commute, Julie says that it can be hard to do regular family dinners but that she worked with a nutritionist who helped her “identify ‘eat this/not that’ convenience type [healthy] foods, such as flash frozen veggies and fruit but not packaged meals.” She adds that she ‘also attends free cooking classes at Williams-Sonoma to get easy and quick recipe ideas.

 

Set Goals 

In Part 1 of this series, we discussed accountability and how answering to another person, e.g. a trainer, can help you get into a groove. However, it’s important that that groove is yours’ and your’s alone. Moreover, setting goals is part of that accountability but rigidity is not the aim; instead, goals need to be fluid and evolutionary.

Julie says that her “initial goal was to lose weight and get out of the overweight category. I wanted to eat right and get active. Once I achieved that, I wanted to work out a long-term health maintenance plan.” She adds that that entails tweaking portions and working on body toning. Kami’s goal is more specific: she wants to lose 10 to 15 pounds (minimum) to improve the pressure on her bad knee. After that, however, she says that “it would be great to reduce my waistline by 2 to 3 inches to get off some of the belly fat, which is, by far, worst for your health.” Shonali also says that her goals had to do with “losing a certain amount of weight and fitting into a particular dress size,” but now, she’s considering aiming even higher and is considering running and possibly training for a 5K.

 

To thine own self, be true

Guess what? It’s all about you. I’m serious. Don’t believe me?

All three of these women say that the primary outcome of the changes that they’ve made in their lives is that not only do they feel better, but they also feel better about themselves. Wow! Since Shonali has started last August, she has lost almost 20 pounds and 15″, reduced her BMI from 25.3 to 22.4 and lowered her body fat percentage from 31.6% to 24.3%. She’s also come down one dress size. However, here’s the rub: she says that “the numbers are great  but what I really love is that I have more energy and stamina. I am much stronger than I used to be; I sleep better, I’m more focused with my work and my confidence has increased greatly.”

Kami’s journey has just begun (or as she describes it “just restarted”) and yet, her primary outcome echoes Shonali’s. “I feel better about myself and that is priceless.”

Julie, too, expresses a similar experience. “I lost 50 lbs initally,” she says, although this is at the low end of the weight range for her size and she’s not been able [rightly so] to maintain that. Still, She is at a healthy weight and at an average BMI. And most importantly, she explains “I have a lot more energy, huge improvements on stress and mood and I look better. That’s led me to dress better, feel better and achieve more.”

The lessons inherent in these outcomes are essential:  aging can be bumpy and sometimes, our bodies don’t behave quite as we expect them to. Dress size, body fat, weight loss are simply keys that help to unlock the door to the  most important outcome we can achieve: self-love. And when you feel good, that radiates out in unbelievably beautiful, gorgeous ways. I know it sounds cheesy but it’s true. Honestly? Be kind to yourself and to thine own self, be true. Like Kami says, the gift is priceless.

Diet? Exercise? Or both?

novel study from the Fred Hutchinson Cancer Research Center shows that combining dietary changes with exercise yields the best the results. While this isn’t necessarily surprising, it is important, especially as the metabolism starts to slow as we grow older.

So what’s the 4-11 on this study?

Previous studies have shown that moving your body is important, not only for maintaining weight but also for preventing conditions like osteoporosis, which is a huge problem for both men and women as they age.  Other studies suggest that watching what you eat, both in terms of calories and content, are key. You can check out those posts here.  But how do the two strategies differ when it comes to weight loss?

To find the answer, researchers separated 439 overweight or obese (by body mass index > 25) postmenopausal women (average age 58 years) into four groups:

  1. > 45 minutes of moderate to vigorous exercise, 5 days a week (225 min/week), including walking/hiking, aerobics and biking with the goal to reach 75% to 80% of target heart rate and 45 min/daily exercise
  2. A weight loss strategy based on a daily intake of 1,200 to 2,000 calories comprising <30% from fat coupled with individual and group dietary counseling, diet journaling and weekly weigh-ins, with the goal to achieve a 10% weight loss
  3. A combination of exercise and weight loss per above
  4. No intervention

Over the course of the 1-year study, women in the diet group lost 8.5% of their total body weight (a mean 15.8 lbs) while those in the exercise only group lost 2.4% of their overall weight (mean 4.4 pounds). However, women who participated in both diet and exercise strategies lost 10.8% of their overall weight (mean 19.6 lbs). Moreover, although all women who had some active intervention lost inches off their waistlines, the greatest decline — almost 3 inches –was in women who watched their diet and exercised regularly. The same pattern was observed for the overall percentage of body fat that the women lost over the course of the study: 4.2% for diet alone, 1.6% for exercise alone and 5.9% for a combined strategy.

Importantly? The researchers say that when women added the 5 days weekly of exercise to a diet program, however tedious and time consuming, the majority were able to attain the 10% weight loss goal.  They add that both the American College of Sports Medicine and the US Department of Health and Human Services Physical Activity Guidelines Committee suggest that current activity level recommendations (which are roughly 30 minutes daily) be upped to as much as 60 minutes per day.

Granted, this is a hard pill to swallow. It’s difficult to find time in daily schedules to exercise as much as an hour a day AND eat properly. And lord knows, it’s not easy. Can you do one or the other? You can, but the best strategy is both.

A few tips to get you started:

  • Start slowly and build up over time.
  • Don’t beat yourself up if you miss a day or cheat on your diet goals. While moderation is key and diligence is important, so is the occasional cheating! Deprivation is not a rule, ever!
  • The same goes for missing a day of exercise. And remember, a little is better than none at all.

So the skinny (pun unintended) is that the greatest potential lies in doing the greatest amount possible. The only thing at risk is your health. And that’s a pretty big deal.

Your bone health: the role of diet

Osteoporosis. That scary condition that can result in bone fracture in up to 40% of US women after the age of 50. In the UK, it’s been estimated at least half of women over age fifty will have some sort of osteoporotic fracture. So it’s truly no laughing matter.

I’ve tried to cover osteoporosis extensively since starting Flashfree and you can find many of those posts here. However, I am especially intrigued by novel research that demonstrates that dietary pattern, that is, particular combinations of foods that we eat, may influence bone turnover, a term used to describe the balance between bone formation and bone loss (a process that goes on constantly through our lives) resulting in a net loss or gain in bone tissue. Moreover, dietary pattern may also specifically influence bone resorption, i.e., the process by which cells called osteoclasts break down bone so that minerals (like calcium) can be released into the bloodstream.

The researchers, who studied 3,236 postmenopausal women between the ages of 50 and 59, say that to date, most research has focused on link between specific nutrients and bone health, nutrients such as vitamin D or calcium. However, they point out that most individuals eat a variety of foods the contain combinations of nutrients. Therefore, they believed that there might be value in actually examining how the whole diet and the presence or absence of certain nutrients, affects the skeleton.

Consequently, they took initial body mass index measures, bone mineral density measures, assessed dietary habits by consumption of 98 foods, how often they were consumed and by portion size, and then, based on evaluation of how often these foods were consumed by the participants, further characterized them as the following dietary patterns: “healthy,” “processed,” “bread/butter,” “fish and chips” (the study took place in Scotland!) and “snack food.”

Overall, the women in the study actually consumed a large proportion of fruits and vegetables and on average, at least three cups of tea daily. Bread and potatoes tended to comprise the greatest source (at least percentage-wise) of “energy” to the diet. To a lesser extent, yogurt, cream, fats, oils, biscuits and milk also contributed a substantial amount of energy to the diet. However:

  • Of the five types of dietary patterns, a healthy diet was most associated with better bone health, and specifically, a reduction in bone resorption. Specific foods included fruits and vegetables, white meat, white and oily fish and dairy, all nutrients that have been previously associated with beneficial bone health.This combination of foods also provided adequate protein.
  • Conversely, eating mainly a ‘processed foods’ (i.e. cereal, processed meats, cake, desserts, dried fruits, soup, bread, and fats and oils) diet, and a “snack foods” diet (i.e. candy/cookies, potato chips, sauces) were both associated with reductions in bone mineral density.
  • The results didn’t change when factors, such as whether or not women were taking drugs to fight osteoporosis, were taken into account.

The bottom line is that when it comes to bone health, it’s important to eat healthy, pack your diet with fruits and vegetables, and stay away from junk and processed foods. Focus on foods that are risk in calcium and balanced levels of good protein. Although this may seem intuitive, the findings emphasize that  a poor diet may ultimately result in poor bone health and increase fracture risk as you age.

Does your mental energy need a boost?

Mental energy. That elusive construct that is defined by our mood and feelings of fatigue or energy, our motivation, determination and enthusiasms and our ability to sustain focus and attention. I don’t know about you but I find that my mental energy is not always optimum. Moreover, I am not surprised;  between physical, work and life demands, I am often overworked, overextended and overstressed. Personally, I find that downtime, exercise and creative endeavors help to refuel and refresh. However, can foods do the same?,

According to researcher Michael C. Falk from the Life Sciences Research Center in Bethesda, MD, part of the challenge in determining whether or not certain substances can enhance mental energy is the diverse number of methods used to measure effect. So, a lack of proof of the benefit of a particular substance might be partially related to the method. Nevertheless, in a recent study, he and his colleagues identified the most widely studied substances in diet and supplements: Ginko biloba, ginseng, glucose and omega-3 fatty acids and examined how they might be impacting the different facets of mental energy.

The findings:

Ginkgo biloba Ginko has been used in Traditional Chinese Medicine (TCM) for centuries, mostly for age-related declines in cognition, dementia and for Alzheimer’s. Unfortunately, it hasn’t shown much promise in this regard, but some data suggest that it might have use in improving mood, boosting how quickly individuals process information, and even improve attention. Less clear, however, how much should be taken and in what form (i.e. supplement or extract) or the length of time before results are seen.

Ginseng Like Ginkgo, ginseng is another herb that is common to TCM, either alone or in combination with others. An important challenge when using ginseng for medicinal purposes is that it quality is highly variable, which is why, similar to other herbs, you need to look for standardized formulations. When it comes to mental energy, the verdict is still out and research studies are inconclusive. The question remains, however, whether or not this is due to the fact that claims that it boosts mental prowess are false or that the actual ginseng being studied is too varied in quality and the part of the plant from which study formulations are derived are inconsistent.

Glucose Sugar. Not only is it an essential energy source for the body but it is the brain’s primary energy source. And yet, the studies that have looked at the effects of glucose on brain function, memory or even mood are all over the map and according to researchers, not very well documented. So before you start in on the next sugar buzz, you might want to find another boost for your mood, fatigue or focus.

Omega-3 fatty acids I love fish oils. Researchers continue to study them because their utility is so broad, although the source of omega-3, dosage and ratio of EPA and DHA appear to be important factors in terms of mood (i.e. depression in particular) and mental energy. Overuse of fish oils can also impair the ability of blood to clot and depress overall immune functioning. Still, out of the dietary components that researchers studied, omega-3’s were by far the one most backed by clear data. Most recently, they’ve also been shown to help prevent stroke. In so far as mental energy goes, the researchers note that evidence suggests that fish oils may help delay or reduce cognitive decline in the elderly or improve verbal fluency. Less clear is whether this benefit is stronger if the they are taken earlier in life before cognitive decline. And of course, there is litte agreement on whether or not fish oils supplements convey the same benefits as obtaining the through dietary sources.

The upshot is that the evidence is scattered, inconclusive and downright shoddy in some areas. And mental energy might need more than certain foods to reach its optimum level. Personally, I’m going to stick with my current program to maintain the mental mojo. But I’m open to suggestions. What about you? The B’s have it – bursting the belly and bones myth

When it comes to aging and women, bone health is a big deal. As I’ve written time and again on Flashfree, women are at a particularly high risk for bone loss as they age because of declining estrogen levels, and in turn, a reduced ability to prevent an increase in net bone resorption (i.e. bone loss due to the activity of bone cells). And while we’ve been told that excess body fat actually protects against bone loss, novel research is putting that myth to rest. This news may affect the millions of women who are considered obese based on their body mass index (BMI > 30), who, although at greater risk for heart disease, diabetes and joint disease, were at least believed to have a weapon against osteoporosis.

In a small study that was presented at this week’s Radiological Society of North America meeting, an assessment of the abdominal and total fat and bone mineral density of 50 premenopausal women of varying BMI showed surprising results. According to the lead researcher, Dr. Miriam Bredella, “the general consensus has been that increased body fat protects against bone loss and obese women are at decreased risk for developing osteoporosis. However, we found that visceral fat — the deep belly fat — makes bone weaker.” In fact, the researchers found that women with more belly fat had significant declines in their bone mineral density and increases in the degree of fat within their bone marrow, but that total body fat or fat existing right below the skin had little impact on bones.

An important challenge for women is not only that metabolism slows and the risk for obesity increases as we age, but also, a natural increased risk for redistribution of fat to the abdominal area. And unfortunately, it’s one of the most challenging areas to address, requiring significant increases in physical activity and decreases in caloric intake. Some data suggest that isoflavones might help reduce waist circumference as well, although they are hardly definitive at this point. Still, a word to the wise: that belly fat is not going to protect your bones. Time to start moving and eating correctly; your bones will thank you.
